What to Eat to Build Muscle: The Complete Diet Guide

The nutrition side of building muscle comes down to three numbers: daily calories, daily protein, and weekly weight gain. Get those right and the rest — meal timing, which powder you buy, how many meals you eat — moves the result by a few percent. Get them wrong and no training programme will rescue it.
Most people fail at one of two extremes. Either there is no surplus at all — “I’m eating clean” turns into 1,900 calories a day, the scale doesn’t move for months, and neither does the mirror. Or the surplus is wildly overdone: 1,000 calories over maintenance, three or four kilos a month, and most of what the mirror shows is fat that has to be dieted off later, taking some hard-won muscle with it.
The right window is narrow and specific: 200-500 calories above maintenance, 1.6-2.2 g of protein per kg of bodyweight, and 0.25-0.5% of your bodyweight gained per week. Here is how each number is worked out, how it lands on a plate, and where the differences between men and women actually begin.
Step 1: find your daily calorie need
Muscle is only built on an energy surplus. Your body needs both the raw material (protein) and the energy to fund the construction. Work out maintenance first, then the surplus.
Basal metabolic rate (Mifflin-St Jeor):
- Men: (10 × kg) + (6.25 × height in cm) − (5 × age) + 5
- Women: (10 × kg) + (6.25 × height in cm) − (5 × age) − 161
Multiply by an activity factor: 1.375 for desk work and 2-3 sessions a week, 1.55 for 4-5 sessions, 1.725 for heavy physical work or daily training.
Worked example: a 30-year-old man, 75 kg, 178 cm → (10×75) + (6.25×178) − (5×30) + 5 = 1,717 kcal BMR. Training four times a week, 1,717 × 1.55 ≈ 2,660 kcal maintenance. Target for building becomes 2,900-3,000 kcal.
If you want a shortcut, maintenance lands around 30-33 kcal per kg for most people. Whatever method you use, the scale is the real verification: eat the same amount for two weeks, and if your weight doesn’t shift, that number is your maintenance.
Read the scale properly. Day-to-day swings of 1-1.5 kg are normal — salt, carbohydrate, water and gut contents produce that on their own. Weigh every morning, after the toilet, before eating, then compare weekly averages. Decisions come from a two-week trend, never from one morning's number.
Step 2: protein — the number that decides everything
Muscle protein synthesis depends on how much protein you eat and how it is spread across the day.
Daily target: 1.6-2.2 g per kg of bodyweight. Research on resistance-trained people shows that gains flatten out noticeably once daily intake passes roughly 1.6 g/kg, and that going beyond about 2.0-2.2 g/kg adds nothing in practice. For someone at 80 kg that is 128-176 g — not “as much as possible”.
Push to the top of the range in two situations:
- When you are in a calorie deficit (losing fat while protecting or building muscle): 2.0-2.4 g/kg.
- If your body fat is high: base the calculation on your target weight or lean mass rather than total weight. Someone at 110 kg does not need 220 g of protein.
Per meal: 0.3-0.4 g/kg, which is 25-40 g for most people. Below that a meal doesn’t fully switch synthesis on; far above it adds nothing. So a 150 g daily target works better spread over 3-5 meals than crammed into one plate.
The mechanism behind that threshold is leucine, the amino acid that triggers synthesis. A meal needs roughly 2.5-3 g of leucine to turn the key. In practice: 150 g of chicken, beef or fish; 30 g of whey; 4 whole eggs; 250 g of cottage cheese; or 600 ml of milk.

Plant proteins are lower in leucine, which is why vegetarians and vegans should raise the daily target by 10-20% and make each serving bigger. Soya, pea protein and grain-and-pulse combinations close the gap.
Step 3: carbohydrate and fat
Once protein is set, the remaining calories split between the other two.
Carbohydrate fuels the training. Lifting runs largely on muscle glycogen; when glycogen is low, reps per set drop, and over weeks your total training volume falls — and volume is one of the strongest drivers of growth there is. 3-5 g/kg works for 3-4 sessions a week; 5-7 g/kg for higher volumes.
Don’t cut fat too far. Aim for 20-30% of calories and at least 0.8-1 g/kg. Going below that impairs hormone production, testosterone included, and the absorption of fat-soluble vitamins. Olive oil, egg yolks, nuts, avocado and oily fish are the staples.
Example split for an 80 kg lifter at 3,000 kcal:
- Protein 160 g → 640 kcal
- Fat 80 g → 720 kcal
- Carbohydrate 410 g → 1,640 kcal
Step 4: meal timing matters less than you were told
One of the most common questions is whether you should eat before or after training. The answer, contrary to a decade of gym folklore, is “either”.
The idea of a 30-minute “anabolic window” after training was largely dismantled by a meta-analysis of protein-timing studies: what separated the groups was not timing but total daily protein. If you ate a protein-containing meal one to two hours before training, amino acids are already circulating; sprinting to a shaker afterwards adds nothing.
The practical rules:
- Eat a meal with protein and carbohydrate 1-3 hours before training.
- Eat another meal within a few hours afterwards. It does not have to be immediate.
- If you train fasted — early morning, or while fasting — then moving the post-training meal earlier does make sense.
- 30-40 g of slow-digesting protein before bed (cottage cheese, casein) keeps amino acids flowing overnight. Useful, not compulsory.
Meal frequency doesn’t decide the outcome either: the difference between three and five meals is small as long as each one clears the per-meal threshold. What matters is the 24-hour total and the per-meal threshold.

Both plans are templates, not prescriptions. If your calorie target differs, scale the portions proportionally — the most practical adjustment is to leave the protein lines alone and move carbohydrate and fat portions up or down.
Why building muscle looks different for women
The formulas are identical; only the absolute numbers change. Because women carry less bodyweight and lean mass on average, calorie and protein targets come out lower — but the per-kilogram targets are exactly the same: 1.6-2.2 g/kg of protein, 0.25-0.5% weekly gain.
Muscle growth itself differs less than people assume: men and women respond to training in similar relative terms, and women sometimes show larger relative gains in upper-body strength. The difference is absolute — less starting mass, less absolute gain.
The worry about “getting bulky” has no practical basis. Natural muscle gain is slow; nobody becomes visibly bulky in a few months. And the 1-2 kg the scale shows in the second half of the menstrual cycle is water, not fat — it comes back off at the start of the next cycle.
Can you lose fat and build muscle at once?
Simultaneous fat loss and muscle gain — body recomposition — is genuinely possible, but not for everyone. Three groups do well:
- Beginners — the first 6-12 months, when muscle is hyper-responsive to training.
- People returning after a break — regaining previously built muscle is much faster than building it the first time.
- People carrying high body fat — the stored energy is already there, and the body can fund construction from it.
The recipe for those groups: a small deficit (10-15% below maintenance), high protein (2.0-2.4 g/kg), and 3-4 lifting sessions a week. The scale may barely move — that’s expected. Track waist measurement, photos and the weight on the bar instead.
For a lean, experienced lifter, recomposition is very inefficient. There the right approach is to separate the phases: a few months in a controlled surplus, then a few months in a deficit.
Be realistic: how fast muscle actually comes
Even with the diet set up perfectly, muscle has a ceiling on how fast it arrives. Roughly what to expect per year:

So even in the first year the monthly average is about a kilo. If the scale is moving three kilos a month, two of those are fat and water. Knowing this table is the most practical defence against any programme or supplement promising fast muscle.
Supplements: the three that work
Creatine monohydrate. The most studied supplement there is and the most consistent in its effect. 3-5 g a day, timing irrelevant, with or without food. No loading phase is needed; a flat 3-5 g fills muscle stores in three to four weeks. Meta-analyses support an increase in lean mass when it is combined with resistance training. Expect 1-2 kg on the scale in the first weeks — that is intramuscular water, not fat.
Whey protein. Convenient, not compulsory. If you hit your protein target with food, you don’t need it. If you don’t, a 25-30 g scoop clears the per-meal leucine threshold on its own and is the simplest fix there is.
Caffeine. It genuinely improves training performance: 3-6 mg/kg, 45-60 minutes before the session. For a 70 kg person that is 210-420 mg, roughly two to four cups of filter coffee. Remember it can wreck sleep before evening sessions — and sleep matters far more for muscle than caffeine does.
Don't waste money on: BCAAs — no added benefit has been shown in anyone already hitting their daily protein target, since they are already in the protein you eat. Glutamine, herbal testosterone boosters and mass gainer powders belong in the same category. All a gainer does is sell you expensive sugar and maltodextrin; the same calories cost a fraction as rice and olive oil.
Water, sleep and consistency
Water: muscle is around 75% water and even mild dehydration reduces force output. Rather than chasing a fixed number of litres, watch urine colour — pale yellow is the target. Add 500-750 ml on training days on top of what you sweat out.
Sleep: 7-9 hours. In sleep-restriction studies, a greater share of the weight lost comes from muscle even when calories and protein are matched. Building a perfect diet and then sleeping five hours a night undoes it on paper and in the mirror.
Consistency: muscle is built by small surpluses stacked week after week. Being flawless Monday to Friday and completely off at weekends usually drags the weekly average back to maintenance — and the scale sits still. Judge the week, not the day.
The six most common mistakes
- Piling on protein without a surplus. Eating 200 g of protein while staying below maintenance does not build muscle.
- Overshooting the surplus. Almost everything above about 500 kcal is stored as fat; you cannot make the body build muscle faster by force-feeding it.
- Fearing carbohydrate. Low-carb training means lower volume, and lower volume means less stimulus.
- Loading one meal. Taking 90 g of a 150 g daily target at dinner wastes the day’s other synthesis opportunities.
- Changing the plan every week. Neither diet nor training gives a verdict in a fortnight — run the same plan for 8-12 weeks and measure.
- Treating supplements as the foundation. Creatine and whey add a few percent on top of a well-built diet; they don’t replace a missing one.
